Crunches aren't evil, but they're not for everyone. Maybe they hurt your neck, you have a cranky lower back, or you're simply bored of them. Good news: you can build a strong, defined core without a single crunch.
The no-crunch ab workout
Two to three rounds, 20 seconds rest.
- Forearm plank: 30–45 s (guide)
- Dead bug: 8 per side (guide)
- Side plank: 25 s per side (guide)
- Bird dog: 8 per side (guide)
- Hollow body hold: 20 s (guide)
- Bear crawl hold: 20 s (hands and toes, knees hovering an inch off the floor)
- Glute bridge: 12
- Plank shoulder taps: 20 total
Why this works
These exercises train your core the way it actually works: resisting movement and keeping your spine stable while your limbs move. They load the rectus abdominis, obliques and deep core without repeatedly flexing your neck.
Is it enough for a six pack?
It builds strong abs. For maximum thickness, some spinal flexion (crunch-type work) helps, but you can get it from gentler variations like reverse crunches or curl-ups if full crunches bother you. Seeing abs still depends on body fat. See how to get a six pack.
If crunches hurt your neck
Often it's technique, not the exercise. See neck pain during crunches.
If you have back pain
Stability exercises like these are often recommended, but persistent back pain needs a professional assessment. See lower back pain during ab workouts.
How this workout trains each zone
| Exercise | Main zone | Function |
|---|---|---|
| Plank | Stability | Anti-extension |
| Dead bug | Stability / lower abs | Anti-extension with limb movement |
| Side plank | Obliques | Anti-lateral flexion |
| Bird dog | Back / stability | Anti-rotation |
| Hollow hold | Upper and lower abs | Anti-extension |
| Bear crawl hold | Full core | Anti-extension |
| Glute bridge | Glutes / posterior chain | Hip extension |
| Shoulder taps | Obliques | Anti-rotation |
Every core function except active spinal flexion is covered. If you want some flexion without the neck strain of crunches, add the reverse crunch, where your head stays on the floor.
Four weeks of progression
- Week 1: as written, 2 rounds
- Week 2: add 5–10 seconds to every hold
- Week 3: harder versions: long-lever plank, straight-leg dead bug, side plank with leg lift
- Week 4: 3 rounds, or add a light dumbbell to dead bugs
Who this suits
- People with neck discomfort during crunches
- Lifters who want core stability without extra spinal flexion
- Anyone returning to training who wants a gentle, controlled start
If you have a specific back condition, these exercises are commonly used in rehabilitation, but ask your physiotherapist which are right for you.
Frequently asked questions
Can you get abs without crunches?
Yes. Planks, dead bugs, leg raises and hollow holds build strong abs. Visibility depends on body fat.
Are planks better than crunches?
They do different things. Planks train stability, crunches train flexion. Both are useful.
What if I just hate floor exercises?
Try a standing ab workout.
How often should I do this workout?
Three to six times a week, with at least one rest day.
