Hollow Body Hold: The Gymnast's Secret to Strong Abs

How to do the hollow body hold: setup, lower-back position, breathing, progressions from tuck to full hollow, and hollow rocks for advanced core strength.

Gymnasts have famously strong cores, and the hollow body hold is one of their foundations. It trains your whole front line to stay rigid, which carries over to everything from handstands to heavy lifts.

How to do a hollow body hold

  1. Lie on your back, arms by your sides.
  2. Press your lower back firmly into the floor.
  3. Lift your shoulders and legs off the floor.
  4. Reach your arms overhead (or keep them by your sides to start).
  5. Find the lowest position where your lower back stays glued down.
  6. Hold, breathing short and steady.

Your body forms a shallow banana shape.

Progressions

LevelVersion
1Tuck hollow: knees bent to chest, arms forward
2One leg extended
3Legs extended high, arms by sides
4Legs low, arms overhead (full hollow)
5Hollow rocks: rock gently while holding the shape

How long?

Build to 3 sets of 20–40 seconds at your level, then progress the shape rather than the time.

Common mistakes

  • Lower back lifting: raise legs higher or bend knees
  • Neck straining: tuck the chin slightly, look at your toes
  • Holding breath

Where it fits

Use it as a stability exercise in your routine or as a challenging finisher. It pairs well with dead bugs and V-ups. It's in the 10-minute ab workout.

Muscles worked

The hollow body hold is an anti-extension exercise: gravity tries to arch your back and your abs resist. The rectus abdominis and transverse abdominis do the heavy lifting, the obliques help hold the ribcage down, and the hip flexors support the legs. Because your arms and legs act as long levers, a small change in their position makes a big difference in difficulty, which makes it very easy to progress.

A progression plan over 4 weeks

WeekVersionSets
1Tuck hollow3 × 20 s
2One leg extended, alternating3 × 20 s
3Both legs extended, arms by sides3 × 20–30 s
4Full hollow, arms overhead3 × 15–30 s

Once the full hollow is solid for 30 seconds, add hollow rocks: hold the shape and rock gently from shoulders to hips, 10–20 reps.

The "ribs down" cue

Most people lose the hollow position by letting the ribs flare up as the arms go overhead. Before lifting off, breathe out fully and imagine pulling your bottom ribs down toward your hip bones. Keep that feeling throughout. If your ribs flare, bring your arms forward until they don't.

Where it shows up in sport

The hollow shape appears in gymnastics, handstands, pull-ups, kipping, swimming streamlines and even sprinting. Building it on the floor teaches your body to stay rigid when it matters. That's why coaches treat it as a foundation rather than an "ab exercise" alone.

Frequently asked questions

What does the hollow body hold work?

The rectus abdominis, transverse abdominis, obliques and hip flexors.

Is it good for beginners?

Yes, in the tuck version.

Hollow hold vs plank?

Both are anti-extension. The hollow hold is usually harder and more ab-dominant.

Why does my lower back lift?

Your legs or arms are too low for your current strength. Raise them or bend your knees.
