Prefer to build your own plan? Good news: a solid core routine follows a simple template. Here's how to design one that trains every zone and keeps progressing.
Step 1: Pick one exercise per zone
| Zone | Beginner | Intermediate | Advanced |
|---|---|---|---|
| Upper abs | Crunch | Crunch, arms overhead | Weighted / cable crunch |
| Lower abs | Reverse crunch | Leg raise | Hanging leg raise |
| Obliques | Heel touches | Bicycle crunch | Weighted Russian twist |
| Stability | Dead bug | Plank / hollow hold | Ab wheel rollout |
Choose four exercises, one from each row. See best ab exercises for more options.
Step 2: Set reps and holds
- Dynamic exercises: 10–20 reps
- Holds: 20–45 seconds
- Weighted: 8–15 reps
More detail in ab workout sets and reps.
Step 3: Choose structure and frequency
- Circuit: do all four back to back, rest 60 s, repeat 2–3 rounds
- Straight sets: 2–3 sets of each exercise before moving on
Frequency: 3–6 sessions per week. Short daily sessions are easiest to stick to; see can you train abs every day.
Step 4: Progress every week
Change one thing each week:
- Add 2 reps or 5 seconds
- Slow the tempo
- Move to the next variation
- Add a round
See progressive overload for abs.
Step 5: Rotate exercises every 3–4 weeks
Swap one or two exercises for new variations to keep it fresh and challenge your core differently.
Example: a 4-week beginner routine
| Week | Upper | Lower | Obliques | Stability | Rounds |
|---|---|---|---|---|---|
| 1 | Crunch 10 | Reverse crunch 8 | Heel touches 16 | Dead bug 6/side | 2 |
| 2 | Crunch 12 | Reverse crunch 10 | Heel touches 20 | Dead bug 8/side | 2 |
| 3 | Crunch 15 | Bent-knee leg raise 10 | Bicycle 16 | Knee plank 30 s | 2 |
| 4 | Crunch 15, slow | Leg raise 10 | Bicycle 20 | Plank 30 s | 3 |
