A complete 30-day ab workout plan with weekly progression, rest days and daily routines for beginners to advanced, plus how to keep results going after day 30.

Thirty days is a sweet spot: long enough to build real core strength and a lasting habit, short enough to stay motivated. This plan is the same structure AbBlitz uses: four progressive weeks, short daily sessions and recovery days built in. Do it on your own, or let the app build and guide a personalized version.

How the plan works

  • Duration: 30 days
  • Daily time: 5, 10 or 15 minutes
  • Rest days: days 7, 14, 21 and 28
  • Structure: each day focuses on one core zone, so the zones rotate and recover
  • Progression: more reps, longer holds, then harder variations each week

The four zones are upper abs, lower abs, obliques and core stability. Training all four gives you a strong, balanced core instead of a sore one. More detail in best ab exercises.

Week 1: Foundation (days 1–7)

Goal: learn the movements and build the habit. Keep every rep slow and controlled.

DayFocusWorkout (2 rounds)
1Core stabilityForearm plank 20 s, dead bug 10 per side, glute bridge 12
2ObliquesSide plank 15 s per side, oblique crunch 10 per side, heel touches 16
3Lower absLying leg raise 10, reverse crunch 10, knee tuck 10
4Upper absCrunch 12, quarter sit-up 10, toe reach 10
5Core stabilityPlank shoulder taps 16, bird dog 8 per side, hollow hold 15 s
6ObliquesRussian twist 16, bicycle crunch 16, side bend 12 per side
7RestWalk, stretch, sleep

Week 2: Build (days 8–14)

Goal: more volume. Add a third round, or 2–4 reps / 5–10 seconds to each exercise.

New moves to rotate in: mountain climbers, V-up (bent knee), side plank with hip dip, cross-body crunch.

Week 3: Strength (days 15–21)

Goal: harder variations. Swap bent-knee versions for straight-leg versions where you can keep your lower back down:

  • Bent-knee leg raise → straight-leg raise
  • Plank → plank with leg lift
  • Crunch → crunch with hands overhead
  • Russian twist with feet down → feet lifted

Week 4: Peak (days 22–30)

Goal: your best quality work. Hold positions longer, slow the lowering phase to three seconds and add one advanced move per session, such as a hollow body hold or hanging leg raise if you have a bar. Days 29 and 30 are a "test": repeat your day 1 and day 2 workouts and notice how much easier they feel.

Adjusting for your level

  • Beginner: stick to 2 rounds all month and focus on form. Bent-knee variations are fine.
  • Intermediate: 3 rounds from week 2, straight-leg variations in week 3.
  • Advanced: add weight (a dumbbell or plate) to crunches and twists, and use hanging and ab wheel exercises.

AbBlitz does this automatically. You choose your level, equipment and minutes, and the app picks exercises, sets, reps and rest for every day.

What results to expect

After 30 days most people notice a stronger core, better posture and planks that feel easier. Whether your abs become visible depends on your body fat. If that's your goal, pair the plan with a small calorie deficit and enough protein. See how to get abs in 30 days for an honest timeline.

After day 30

Don't stop. Regenerate a new plan one level up, add a few minutes per day, or switch your focus area. Consistency over months is what builds a visible six pack. Our guide on staying consistent helps.

Frequently asked questions

Can I do the 30-day ab plan every day?

Yes, as long as you keep the scheduled rest days. Short daily sessions rotating between zones are fine for most people. Read can you train abs every day.

What if I miss a day?

Just continue with the next day. Missing one day doesn't undo your progress. Don't try to double up.

Is 5 minutes a day enough?

Five focused minutes builds the habit and strength, especially for beginners. If you can, move to 10 or 15 minutes later in the month.

Do I need equipment?

No. Every exercise in weeks 1–3 is body weight. Equipment only adds options for advanced lifters.
