Calorie Deficit for Belly Fat: How to Find Yours (Simply)

How to create a calorie deficit to lose belly fat: estimate maintenance calories, pick a safe deficit, adjust as you lose weight and avoid common mistakes.

There's no way around it: to lose belly fat you need to lose body fat, and to lose body fat you need to take in less energy than you use. That's a calorie deficit. The trick is making it moderate enough to sustain.

Step 1: Estimate your maintenance calories

Maintenance is the amount that keeps your weight stable. Two ways to estimate it:

Quick estimate

Body weight (kg) × 30–33 for moderately active people. It's rough, but a good starting point.

Better: the 2-week method

Track what you normally eat for two weeks and watch your weight trend. If your weight stays stable, that average is your maintenance.

Online calculators (based on formulas like Mifflin-St Jeor) are useful too. All estimates are just starting points.

Step 2: Choose your deficit

ApproachDaily deficitTypical loss
Gentle~250 kcalSlow, very sustainable
Moderate~300–500 kcal~0.5–1% body weight per week
Aggressive750+ kcalFaster, harder to sustain, more muscle loss risk

For most people, moderate wins. Faster isn't better if you quit after three weeks.

Step 3: Make it easy to stick to

Step 4: Track progress and adjust

Weigh yourself a few times a week at the same time and look at the weekly average. Also measure your waist weekly.

  • Losing 0.5–1% per week: keep going
  • Not losing for 2–3 weeks: reduce by 100–200 kcal or add steps
  • Losing very fast and exhausted: eat a little more

As you lose weight your maintenance drops, so recheck every few weeks.

Common mistakes

  1. Underestimating portions: oils, sauces and snacks add up
  2. Weekend overeating that cancels the weekday deficit
  3. Eating back exercise calories that fitness trackers overestimate
  4. Going too low, leading to binges
  5. Expecting a straight line: water fluctuations hide fat loss for days (water retention and abs)

Do you have to count calories?

Not always. Many people succeed with the plate method (what to eat for abs). Counting is a useful tool when you need precision. See how to count calories simply.

Safety notes

Very low calorie diets should only be done under medical supervision. If you have a history of disordered eating, diabetes or another medical condition, get professional advice before dieting.

Frequently asked questions

Is a 500-calorie deficit safe?

For most healthy adults, a deficit around 500 kcal is a common, sustainable approach.

Can I lose belly fat without a calorie deficit?

Not meaningfully. You may improve body composition with training, but fat loss needs a deficit.

Why am I in a deficit but not losing weight?

Usually tracking errors, weekend eating or water retention. Track carefully for two weeks.

Should I eat less on rest days?

Optional. Weekly totals matter more than daily precision.
